1. BMR vs TDEE: The Two Numbers Behind Every Diet
Your Basal Metabolic Rate (BMR) is the energy your body burns lying still, awake, in a fasted state — roughly 60-75% of total expenditure. Light exercise 1-3 days per week, or a job that keeps you moving (retail, teaching). The post-pandemic casual exerciser.
1.55 — Moderately Active
Intense exercise 3-5 days per week. Most recreational athletes and gym-goers land here. This is the most common honest answer.
1.725 — Very Active
Heavy exercise 6-7 days per week, or a physically demanding job. Serious amateur athletes and dedicated trainers.
1.9 — Extra Active
Very heavy daily training plus a physical job (e.g. construction worker who also lifts). Olympic-level athletes. Most non-athletes overestimate into this category — be honest.
Common mistake:picking 1.725 because you "go to the gym a few times a week." A few times a week of 45-minute lifting is closer to 1.55. The 1.725+ tiers assume multi-hour daily training. Overestimating here is the most common reason TDEE calculators "don't work" — you eat at the calculated number, gain weight, and blame metabolism.
3. Macro Math: The 1g/lb Protein Rule

Plateaus happen when your body adapts to the new energy balance — metabolism down-regulates, NEAT drops, hunger hormones rise. After 3-4 weeks of stalled weight loss:
- Recalculate TDEE with your new, lower bodyweight — your BMR has dropped
- Audit intake honestly — most "plateaus" are 100-200 cal of untracked calories (cooking oil, beverages, taste-tests)
- Add a refeed day — one day per week at maintenance, high-carb, can restore leptin and thyroid output temporarily

6. Body Recomposition
Recomposition means losing fat and gaining muscle simultaneously. It's possible but slow, and works best for:

- The obese who have substantial fat stores to mobilize
- People eating at maintenance with high protein (1g+/lb)
If you fit one of these categories, ignore the TDEE deficit/surplus logic and eat at maintenance with 1g/lb protein. Track waist circumference, lifting performance, and progress photos — bodyweight will be roughly stable but body composition will improve.
7. Refeeds and Diet Breaks
A refeed is a planned 1-2 day bump to maintenance calories, typically high in carbs (300-500g), used during extended cuts. Refeeds work by:
- Replenishing muscle glycogen (improves training performance)
- Boosting leptin transiently (a satiety hormone that drops during deficits)
- Supporting thyroid hormone conversion (T4 → T3)
- Providing psychological relief that improves long-term adherence
Refeeds are most useful for lean individuals cutting below 15% body fat (men) or 22% (women). Higher-bodyfat people usually get the same benefit from a single weekly diet break (full week at maintenance) or simply a +200-300 cal day once per week.
8. Recalculating Over Time
Your TDEE is not static. As you lose weight, your BMR drops because there's less of you to fuel. As you gain muscle, your BMR rises slightly (muscle is metabolically active at rest). The rule of thumb:
- Every 5-10 lb (2-3 kg) of bodyweight change, recalculate
- Every 4-6 weeks as a default
- Any time weight stalls for 2+ weeks, audit intake first, then drop calories by 100-200 or NEAT by 2,000 steps
